What to Actually Eat Before Competition, The MK Way
Skip the turkey sandwich and the granola bar. Here's how to time a real-food pre-game meal and snack so athletes show up fueled, not crashing.

Timing and composition both matter more than that, and getting them wrong can mean an energy crash or a sour stomach mid-game. The timing science is solid. What we change is the food, trading the bread, bars, and dyed drinks for real food, following the approach in our athlete nutrition foundations.
The 3-Hour Window: The Real Meal
About three hours before competition, eat a real meal built on protein, cooked vegetables, and an easy-to-digest carbohydrate, with moderate fat and not too much fiber. Fat and fiber slow digestion, which is great most of the time but uncomfortable too close to game time.
What that looks like:
- Steak or ground beef with white rice and a little cooked vegetable
- Chicken thighs with roasted potatoes or sweet potatoes and cooked carrots or green beans
- Salmon with rice, zucchini or broccoli, and a squeeze of lemon
- A rice bowl: rice, grilled chicken or beef, sautéed peppers and onions, a little avocado, salsa
- Eggs with a sweet potato hash, sautéed spinach, and fruit, for morning games
Cook with butter, olive oil, or tallow instead of seed oils, and keep portions of rich sauces and cheese modest. Keep vegetables cooked rather than raw this close to game time, and go light on pasta and bread (a small side at most, only if they sit well with you): white rice, potatoes, and sweet potatoes are the workhorses here, steady fuel that digests easily.
The 60-Minute Window: Fast, Simple Fuel
Closer to game time, 30 to 60 minutes out, think small and quick: simple carbohydrate from nature, with little fat, fiber, or protein.
- A banana, a handful of grapes, or orange slices
- Two or three dates
- A spoonful of raw honey or a honey stick
- Applesauce with no added sugar
- Coconut water
Skip anything heavy here, including the steak. That belongs in the 3-hour window.
Why Blood Sugar Stability Matters Here
The blood sugar principles from Dr. Benjamin Bikman's research apply directly to game day. A pastry or a candy-coated bar on its own spikes blood sugar and drops it right when the game gets hard. A real meal anchored by protein three hours out, topped off with a small, simple carbohydrate close to start time, gives steadier energy from warm-up to the final whistle.
Hydration Starts the Day Before
Hydration is a running total, not a morning chug. Build it the day before, and replace minerals along with water: a pinch of sea salt and citrus in water, coconut water, or a clean electrolyte mix without dyes or added sugar. It matters most in heat and during long warm-ups.
What to Avoid
- New foods on game day: test anything new at practice first.
- Heavy fat or fiber close to start time: great nutrition, wrong moment.
- Under-fueling from nerves: an empty tank is the most common mistake we see.
- Processed "sports" foods: bars, pretzels, and dyed drinks bring seed oils, added sugar, and dyes along with the carbohydrate. Whole-food options do the same job better.
